Working from home has become increasingly common, but many home workspaces are not set up with musculoskeletal health in mind. Kitchen tables, sofas, laptop-only setups and inadequate seating are among the most frequent contributors to work-related pain I see in clinic.

Setting Up Your Home Workspace

You don’t need an expensive ergonomic chair or a standing desk to work comfortably. A few straightforward adjustments can make a significant difference:

Chair:

  • Your feet should rest flat on the floor (or on a footrest if needed)
  • Your hips and knees should be roughly at the same height
  • Your lower back should feel supported — a rolled towel or small cushion placed at your lumbar spine can help if your chair doesn’t provide enough support
  • Avoid sitting on sofas or soft chairs for extended work sessions

Screen:

  • The top of your screen should be roughly at eye level
  • The screen should be an arm’s length away from your face
  • If using a laptop, consider using a separate keyboard and mouse so you can raise the screen to the correct height using a stand or books
  • Position your screen directly in front of you rather than off to one side

Keyboard and Mouse:

  • Keep them close to your body to avoid reaching forward or to the side
  • Your elbows should be roughly at desk height when typing
  • If using a mouse, keep it as close as possible to the keyboard to minimise reaching

Lighting:

  • Avoid sitting with a window directly behind your screen, which creates glare
  • Ensure your workspace is well lit to reduce eye strain and the tendency to lean forward towards the screen

Simple Exercises for Desk Workers

These can be performed at your desk throughout the day. They take only a few minutes and can help reduce tension and maintain mobility.

Chin Tucks Sitting upright, gently draw your chin straight back (not down) as if making a double chin. Hold for 5 seconds, release and repeat 10 times. Helps counteract forward head posture.

Shoulder Blade Squeezes Sit upright and gently squeeze your shoulder blades together, holding for 5 seconds before releasing. Repeat 10 times. Helps reduce upper back tension.

Upper Trapezius Stretch Sit upright and gently tilt your right ear towards your right shoulder. For a deeper stretch, place your right hand gently on the left side of your head. Hold for 20–30 seconds each side.

Seated Thoracic Extension Clasp your hands behind your head and gently arch back over the top of your chair, looking slightly upwards. Hold briefly, then return to neutral. Helps counteract thoracic rounding.

Standing Hip Flexor Stretch Step one foot forward into a gentle lunge position, keeping your back upright. Gently push your hips forward to feel a stretch at the front of the rear hip. Hold for 20–30 seconds each side. Helps counteract tightening from prolonged sitting.

Don’t push through pain with any of these exercises. They should feel like a comfortable stretch or gentle effort.

  • Pain travelling into the arm accompanied by numbness, tingling or weakness
  • Loss of bladder or bowel control alongside back pain
  • Unexplained weight loss with persistent pain
  • Fever or feeling generally unwell alongside musculoskeletal symptoms
